CTL Ramp Rate: How Much Fitness
Can You Build Per Week?

Building fitness is not linear. Push too hard and injury ends your season. Too conservative and you arrive at your A-race under-cooked. Here is the science of safe ramp rates, structured training blocks, and when to back off.

What Is CTL Ramp Rate?

Chronic Training Load (CTL) is a 42-day exponentially weighted average of your daily Training Stress Score. Your CTL ramp rate is how many CTL points per week you add during a build phase.

A ramp rate of +5/week means you're adding 5 CTL points every 7 days. From a starting CTL of 50, that's targeting CTL 80 in approximately 6 weeks — a meaningful jump in aerobic capacity without overloading your musculoskeletal system.

The 3:1 Build-to-Recovery Pattern

The most evidence-backed periodization structure for amateur cyclists is the 3:1 pattern: three weeks of progressive training load followed by one recovery week. During recovery, volume drops by 30–50% while intensity is maintained at a reduced level.

During the recovery week, CTL will temporarily plateau or drop slightly. ATL drops sharply. TSB moves into positive territory. This is where physiological adaptation actually occurs — training is the stimulus, recovery is where you get faster.

Warning Signs You Are Building Too Fast

Your body communicates overtraining before your numbers do. Watch for these early signals:

  • Persistent muscle soreness that doesn't resolve after 48 hours of recovery.
  • Elevated resting heart rate — more than 5–7 bpm above your typical baseline on waking.
  • Performance regression — intervals feel harder than usual at the same wattage.
  • Mood changes — irritability, motivational deficit, difficulty sleeping despite fatigue.
  • Frequent illness — training stress suppresses immune function; repeated colds are a red flag.

If TSB drops below −30 for more than 5–7 consecutive days, insert a recovery week regardless of your plan structure.

Peak Timing: When Should CTL Be Highest?

Counterintuitively, your CTL does not need to be at its peak on race day. In fact, if CTL is still climbing into race week, you'll be carrying too much fatigue (high ATL, negative TSB) to perform at your best.

The optimal timeline for a target A-race:

  1. 6 weeks out: Begin your final and highest-load build block. CTL should be at or near its seasonal high (80–100+ depending on athlete).
  2. 3 weeks out: Transition to race-specific intensity with maintained but not increasing volume. CTL plateau.
  3. 10–14 days out: Begin taper. Sharply reduce volume (30–50%), keep 2–3 high-intensity sessions. ATL drops, TSB rises.
  4. Race day: Target TSB of +10 to +20. CTL will be slightly lower than peak but fatigue is gone — net performance is higher.
